Best Chest Exercises

Chest muscles are among the largest in your upper body, and that is why it is better to perform more sets of exercises with these muscles than with the smaller muscle groups. Do 7 to 12 sets of chest exercises per workout, although true beginners should start with one set. By the way, 12 sets doesn’t mean a dozen sets of the same exercise; you may want to do 3 or 4 different exercises. Also, remember to begin each exercise with an easy warm-up set.

There are 3 parts to an overall good chest workout. One exercise needs to be a size builder; a compound movement where you use as much weight as you can and still do 6-10 controlled reps. The best exercise for this is either flat bench presses or dumbbells. I don’t think you can go wrong either way as long as your watching you’re form.
Second, every chest routine needs an exercise for the upper chest. Incline flies, incline dumbbell press or incline barbell press all work well.

Finally, to carve out the valley between your pecs, no chest routine should would be complete without some sort of cross-over movement. Experienced bodybuilders who already have a good base of mass can go into cable movements. For the rest of us who are still building a base of muscle, dumbbell flies work best here.

The general rule for the number of repetitions is 8 to 15. However, if you want to find out what your max bench press is (one of the oldest bodybuilding traditions), you need to press the maximum amount of weight in one rep. If you’re going for your one-rep max, do a few warm-up sets and gradually increasing the weight.

Bench Press

For dumbbell press, start seated on a bench with the weights resting up and down on your quads. Lay back and swing the weights back to the point where the corners of each dumbbell are just touching your outer pecs. Push the weight up, bringing them slightly closer together at the top of the movement. Lower the weight back down slowly; two seconds on the way down for every second on the way up. Repeat.

For barbell press, Lie on your back on a flat bench, feet flat on the floor either side. Grip barbell with hands a little more than shoulder width apart. Hold barbell above your upper chest, arms straight. Bending elbows, slowly lower barbell towards your chest without touching it. Push barbell straight up over your chest; straighten arms and lock elbows. Slowly lower barbell and repeat. Use a spotter to hold the barbell for you at the start and end of this exercise.

Comments
You may want to try alternating between the barbell and dumbbells to get the best of both worlds. If you have symmetry problems then use the barbell. The bar will keep your hands the same distance apart and force your arms to go through exactly the same motion. By keeping the bar straight, you will distribute the load more evenly and allow the weaker side to catch up.

Incline Bench Press
For dumbbells, lie squarely on an incline bench set at about 40 degrees, dumbbells should be no wider than shoulder width, grasp the dumbbells with an overhand grip. Keep your feet flat on the floor and your back straight. Now for the motion, press slowly upwards toward the ceiling, just until your arms lock out, Pause, and then lower the dumbbells until they reach chest height. Repeat movement.

For barbell press, lie back on an incline bench set at about 40 degrees, with your back and head on the incline, feet flat on the floor. Grip barbell with hands a little more than shoulder width apart. Hold barbell above your upper chest, arms straight. Bending elbows, slowly lower barbell towards your upper chest just enough to make light contact. Push barbell straight up over your chest;
straighten arms and lock elbows. Slowly lower barbell and repeat. Use a spotter to hold the barbell for you at the start and end of this exercise.

This is the exercise to do for upper pec mass.


Decline Bench Press

Lie back on a decline bench. Grip barbell with hands a little more than shoulder width apart. Hold barbell above your lower chest, arms straight. Bending elbows, slowly lower barbell towards your lower chest, about level with the lower limit of your pectorals. Push barbell straight up, slowly lower and repeat, keeping your head and back flat on the bench. Use a spotter to hold the barbell for you at the start and end of this exercise.

Comments
Decline bench press works mostly your lower pecs. This exercise is not necessary for a complete chest routine. Most bodybuilders have a much harder time developing the upper pecs compared to the lower pecs. This exercise is good to throw you’re your workout as a substitute for incline or flat presses just to add some variety. Variety is good up to a point because it prevents your muscles from getting use to the same routine.

Dumbbell Flies

Lie back on a bench grasping two dumbbells, arms straight above your shoulders, palms facing inwards. Keeping straight arms but elbows unlocked, slowly lower dumbbells in an arc out and down to either side, stretching your chest muscles. Slowly lift dumbbells in the same arc, lower back to starting position and repeat, keeping your head and back flat on the bench.

Comments
Dumbbell flies will mostly work your outer pecs. I always include a crossing movement in my chest routine, I feel as though it provides the largest pump for my chest.

Dips

Really, the only thing to remember about dips is that you need to go all the way down to see the full benefit of the exercise. If you’re getting sets of 10 and 15 without straining too hard then you probably need to add some more resistance. Do this by either attaching a plate to your belt with a cord of some sort or by simply cradling a dumbbell between your legs.

To increase the role the pecs play in this movement, point your elbows outward. Keeping them tucked in and pointed back forces your triceps to bear the brunt of the load; not necessarily bad, but you need to decide whether you’re doing it for your chest or your triceps.

This excersise works particularly outer pecs, strong emphasis on triceps. Don’t become so fixated on reps that you try and whip them out super-fast by dropping down quickly and bouncing back up to the top. Keep the motion slow, especially on the negative portion of the rep.

Cable Cross-Overs

Now standing in the center of a cable rack. Make sure both attachments are connected to the upper cable pulleys. Always keep one leg in front of the other. Now keep your arms slightly bent, this helps contracts the chest muscles, when you bring the cables to the middle of your chest. Never cross your hands as this decreases emphasis on the chest. Once you have done this slowly take them back to the starting position, and repeat.

Bend your elbows slightly and lean forward at about a 60 degree angle. Pull your hands across your body so that they meet in front of you. For an even greater squeeze, cross one hand under the other and alternate which hand goes on top each rep.

This excersise works particularly inner pecs. There are so many variations on this movement. It would be impossible for me to describe all of them. If you have already built massive pectorals and you’re concentrating on developing the striations, then by all means experiment with this movement.

Bent Arm Dumbbell Pullovers

Lie on your back on a flat bench, feet flat on the floor either side, and your head at the end. Grasp a dumbbell with both hands. With elbows slightly bent and kept in, lift the dumbbell up over your head in a semi-circle and slowly lower towards floor as far as comfortable. Keeping your head down, back flat and elbows in, lift dumbbell back over your head in the same semi-circular path.

Comments
Bent arm dumbbell pullovers is a great exercise to mix things up.

Mistakes to Avoid When Pumping Your Pecs

Always remember that safety is more important than lifting heavy weights. In addition to lifting the proper amount of weight, take the following precautions when working your chest:

Don’t lock your elbows. In other words, don’t straighten your arms to the point that your elbows snap. This puts too much pressure on the elbows and can lead to tendonitis or inflammation of the elbow joint itself. When you straighten your arms, keep your elbows slightly relaxed.

Don’t arch your back. In an effort to hoist more poundage, some people arch their backs so severely that there’s enough room between their back and the bench for a Range Rover to drive through. Sooner or later, this position causes a back injury. Plus, you’re doing nothing to strengthen your chest muscles. Instead, you’re overstraining your lower back.

Don’t stretch too far. When you lie on your back and perform the Bench Press, you may be tempted to lower the bar all the way to your chest. Similarly, when you perform a Push-up, you may want to lower your body all the way to the floor. Don’t. Instead, follow the instructions we provide for these and similar chest exercises.

Let me ask you…

Have you packed on at least a good 15-25 pounds of clean, muscular body weight since you began your muscle building program? Are you moving poundages on your squat, deadlift, bench press, row (and every other major compound exercise) that all feel substantially heavy for your body? Have you added at least a couple of inches or more to all of your major muscle groups? Are your clothes fitting significantly tighter? Are your friends and family noticing measurable changes in your physique? Are you generally beginning to gain a reputation as a muscular guy that people aspire to look like? It is to pack as much raw muscle size and strength onto your frame as humanly possible!

That’s right; forget about the nitty-gritty details of whether your biceps match your triceps or whether your chest is on par with your back. These are issues that you can worry about later on, but until you’ve thickened up your entire body as a whole to a significant degree, it’s simply not worth worrying about.

If you’re still a beginner and have been training consistently for less than a year, then stop obsessing over the details. Instead, place all of your focus on the most basic and obvious issues at hand…

Get yourself onto a sensible, rational weight training schedule and stick to it religiously.

Write down every single workout that you perform and place every ounce of energy you can muster on adding as much weight to the bar on a consistent basis as you possibly can.

Grind out all of the biggest, most difficult compound exercises and blast through those discomfort zones with passion and intensity.

Get yourself into the kitchen and pack in at least 5 or 6 properly balanced muscle building meals every day of the week, every week of the month and every month of the year.

Drink your water, get your rest and take your supplements whenever necessary.

In other words: PAY YOUR DUES FIRST!

If you’re in this for the long haul (and you should be, as there are no temporary fixes to be had here), then get yourself on to the most efficient path possible. And the most efficient path possible is the one that focuses on the fundamentals first and the details later.

This is the mentality you need to bring to your bodybuilding program. Just as you wouldn’t attempt a complex guitar solo without learning basic chord shapes first, you also should not attempt to fine-tune and balance out your physique until you have a considerable amount of foundational muscle to work with first.

Building muscle is not rocket-science, but it is a task that requires consistent willpower and determination. And until you’ve been “in the trenches” and have earned yourself an impressive and muscular body…

You’ve just joined a gym, you’ve been a couple of times and gone round the machines working out what they’re all for, you’ve even picked up the dumbbells to try and get an idea just how much you can handle.

The spotty 19 year old that’s just gained his HNC in Health and Fitness (Including Gym Instructor) certificate, has written you a training program, you’ve completed it a few times now and the pain you first experienced is not quite so bad now. That “I want to build some muscle, but I don’t want to get too big” attitude you first had is fading, you look at your arms in the mirror as often as possible wondering what the hell is going on. “why the hell are my arms not growing?” you ask yourself, I mean you’ve been going now for three weeks and you don’t have arms like Shaun Davies, where are you going wrong?

You determinedly head for W.H. Smith, you know what you need to help you move further down the path to Olympia, you need to buy a bodybuilding magazine. When you get there you walk in knowing what you need, you walk to the rack and look past Fast Car and Max Power, you eyes linger slightly longer as you pass Penthouse, Men Only and Hustler, (I’ve blown my money at this point, so that’s why I never grew!), you spot them in beside the martial arts magazines and the “lads mags”, you look and ask yourself which one? You browse, looking at the pictures, unsure which is best you buy the one with the most big guys, after all they must have read it too to get a build like that, right?

You start to read the articles in the magazine, “Arnold’s Arms in 30 Days” and “Eat Big to Grow Big”, they sure seem to make your time in the toilet pass quickly, only when pins and needles, a pissed off flatmate or girlfriend shout angrily “are you still in there?!? Do you realise the time!?”

But seriously, you read and you do start to learn some worthwhile information which will educate you about your body and how many of your body systems work, the only problem is many of the articles will eventually contradict each other and can be confusing after a while.

This article whilst being light hearted is supposed to assist anyone looking to gain the most they can from their new exertion. Most people eat when hungry, and eat something they enjoy; athletes from all genres of sport do not have the same freedom, except darts and snooker players. Food is fuel and nothing more; if you want you muscles to perform you need to eat food that will allow your muscles to respond in the way you would like them to.

A good rule of thumb is to eat 5 or 6 times a day, a meal can be as simple as a protein drink or meal replacement. Personally I cannot face a traditional breakfast when I first get up, so I tend to blend a banana with some Extreme Whey for breakfast.

Each meal should consist of a good protein source, poultry, steak, eggs or quality protein powder, it should also contain GOOD carbohydrates, oats, potato, rice even pasta are all good starchy carbohydrates which the body will digest slowly without upsetting the body’s insulin and blood sugar levels. Fibrous carbohydrates are also important and often very low in calories, if cooked properly they are also high in essential minerals and dietary fibre which keeps you regular, as your granny might say. Some fibrous carbohydrates like mushrooms only contain 6 calories per 100 grams, your body will burn off more calories digesting mushrooms than they contain, so they are a kind of negative calories.

Carbohydrates are simply described as an easily accessed energy source which the body will use during aerobic exercise; they are also stored in the body if not used up. Unfortunately they are stored as fat. I also mentioned carbohydrates as being starchy, this means they are complex rather than simple.

Refined carbohydrates are mostly found in man made sugary products, and they are the ones most easily stored as fat due to how quickly they are digested, they also cause a large insulin release which is definitely not good for many people. With simple and refined carbohydrates the body does not have enough time to burn them off so it saves them up for such times that it may not get enough food, how it stores them is as fat.

The third part of the equation is fat, not the stuff hanging over your belt, the stuff found in your food. There is good fat and bad fat, good fat is found in fish like salmon and trout. Every cell in your body has a protective coating around it called a membrane, this membrane holds the cell together and yes you’ve guessed it the membrane is made of fat.

It is also thought that people get fat because their bodies hold on to fat in an attempt to manufacture or because good fat is deficient in our diets. The fats we need are Omega 3, Omega 6 and Omega 9 fatty acids. There are more but those are the main ones and can be bought as supplements to add to our diet, leaving no excuse for not getting them. Another reason for gaining fat is insulin, if we eat a lot of simple carbohydrates our body produces insulin which is the hormone that promotes the storage of the nutrients we eat. Some people are more and others less sensitive to insulin, this is why some people can eat sweets all day long and nothing happens, others (like me) only have to whisper “trifle” and they’ve gained 4kg.

So excess carbohydrates are stored as fat, and excess fat is also stored as fat, so what about protein? First the body must break protein down into carbohydrate and if it is not utilised as energy it would then be stored as fat like all other carbohydrates but as I have said every cell in the body contains protein, growing muscles get bigger due to storing increased protein, protein is also the hardest food for the body to digest and causes your metabolism to speed up, burning more calories.

So to summarise, eat 5 or 6 meals a day, each one should contain a good protein source, a few good carbohydrates and be low in fat. I believe you want 40 grams(ish) of protein per meal, and depending upon your body type you need to decide how many carbohydrates you will have along with it, if you are trying to shed fat and tighten your body up you’d be best to increase your protein and fibrous carbohydrate (vegetables) intake while keeping starchy carbohydrates lower and sugars next to nothing. On the other hand if naturally lean you will need to eat more starchy carbs to keep your body fuelled, you can even afford to eat more sugars. Eating regularly is most important to the owner of this physique, if your body starts to run low on carbs it will start to use protein for energy, and if using protein for energy it certainly will not build new muscle tissue.
